What is BMR and How is it Calculated?

BMR (Basal Metabolic Rate) is the number of calories your body burns while completely at rest — keeping your heart beating, lungs breathing, and cells functioning. It's the minimum energy your body needs to survive. Even if you lay in bed all day doing nothing, you burn your BMR in calories.

The most accurate formula for calculating BMR is the Mifflin-St Jeor equation, established in 1990 and validated across multiple studies as the most reliable for the general population:

Men: BMR = (10 × weight kg) + (6.25 × height cm) − (5 × age) + 5
Women: BMR = (10 × weight kg) + (6.25 × height cm) − (5 × age) − 161

BMR is just the starting point. Nobody is sedentary all day — you walk, digest food, work, talk. Your actual calorie burn (TDEE) is always significantly higher than BMR. BMR alone is not your eating target.

What is TDEE? The Number You Should Actually Use

TDEE (Total Daily Energy Expenditure) is the total calories you burn in a day including all activity. It's calculated by multiplying your BMR by an activity multiplier that accounts for your lifestyle and exercise habits. TDEE is the number you should base your eating on — eating at TDEE = maintain weight, below = lose, above = gain.

Most people overestimate their activity level. If you go to the gym 3× per week but sit at a desk 8 hours a day, you are "Lightly Active" — not "Moderately Active." Choosing the wrong multiplier can put you 200–400 calories off, which explains why many people don't lose weight even when "eating healthy."

Calorie Deficit — How to Lose Weight with Math

Weight loss comes down to one equation: eat fewer calories than you burn. One pound of body fat contains approximately 3,500 calories. To lose one pound per week, you need a daily deficit of 500 calories. To lose half a pound, you need a 250 calorie deficit.

How Fast Should You Lose Weight?

  • 0.25–0.5 kg per week (aggressive but sustainable) — 500–1,000 cal/day deficit. Most people in a rush target this. Muscle loss risk increases above 0.5 kg/week.
  • 0.25–0.5 kg per week (sustainable) — 250–500 cal/day deficit. Preserves more muscle, more sustainable long-term. Recommended for most people.
  • 0.1–0.25 kg per week (slow and steady) — 100–250 cal/day deficit. Almost no muscle loss. Ideal for people close to goal weight or athletes.

Macros — How to Split Your Calories

Total calories are the primary lever for weight change, but how you split those calories into protein, carbs, and fat affects body composition — how much of the weight loss is fat vs muscle.

Protein — The Most Important Macro

Protein is critical for preserving muscle during a calorie deficit. The evidence-based recommendation during weight loss is 1.6–2.2g of protein per kg of bodyweight (or 0.7–1g per pound). Protein is also the most satiating macro — it keeps you fuller for longer, making deficit easier to sustain.

Why Weight Loss Stalls — The Plateau Problem

Most people hit a plateau after 4–8 weeks of consistent deficit. The reason is metabolic adaptation — as you lose weight, your body becomes lighter (burns fewer calories moving around) and your BMR drops slightly. What was a 500 calorie deficit becomes a 200–300 calorie deficit as you lose weight.

  • Recalculate TDEE every 5–10 kg of weight lost. Your new, lighter body needs fewer calories for maintenance.
